How to use this calculator#
- Start from whichever end is fixedIf your alarm is set, work backwards to a bedtime. If your bedtime is fixed by the household, work forwards to the alarm. Only one end is usually negotiable, and that is the one to calculate.
- Pick the option that lands in 7 to 9 hoursFive cycles is 7.5 hours and six is 9 — both inside the adult recommendation. The shorter options exist for nights when an early start leaves no choice, not as a routine.
- Adjust the sleep latency to your ownThe default 15 minutes is typical. If you reliably take 40 minutes to drop off, move your bedtime 25 minutes earlier rather than accepting a shorter night — otherwise every suggested time is wrong for you by the same amount.
- Keep the same times at weekendsConsistency does more for how you feel than landing precisely between cycles. Waking within the same 30-minute window every day shortens sleep latency and makes the whole schedule more accurate.
The formula#
Sleep-cycle scheduling
Bedtime = Wake time − (90 × C) − L • Wake time = Bedtime + L + (90 × C)

Ninety minutes is a population average, not a personal constant. Cycles also lengthen through the night as REM periods grow and slow-wave sleep shortens, so the later cycles of a night are typically longer than the earlier ones. Treat the suggested times as a starting point and shift them by 10 to 15 minutes based on how you actually wake. Infant cycles are much shorter — closer to 50 to 60 minutes — so the 90-minute arithmetic does not apply to babies.
Why sleep cycles matter#
A night of sleep runs through repeating cycles of roughly 90 minutes, moving from light sleep into deep slow-wave sleep and then into REM before surfacing briefly. Waking during deep sleep is what produces sleep inertia — that heavy, disoriented feeling that can linger for half an hour. Waking at the shallow end of a cycle usually feels far easier, even when the total sleep is shorter.
This calculator counts back or forward in 90-minute blocks and adds about 15 minutes for the time it takes to fall asleep, known as sleep latency. To wake at 06:30, the suggested bedtimes are 21:15 for six cycles, 22:45 for five and 00:15 for four. Each option ends a cycle right at your alarm rather than in the middle of one.
How much sleep you actually need#
Most adults need seven to nine hours a night, which is five to six full cycles. Five cycles gives 7.5 hours and six gives 9 hours, so those two options suit the majority of people. Four cycles is 6 hours — workable occasionally, but consistently sleeping that little builds a sleep debt that reaction time and mood tests can detect within a few days.
Teenagers typically need eight to ten hours, and school-age children nine to twelve, so they should aim at the higher cycle counts. Ninety minutes is only an average: real cycles range from about 70 to 120 minutes, and they tend to lengthen through the night as REM periods grow. Treat the suggested times as a starting point and adjust by 10 to 15 minutes based on how you actually wake.
Getting more from the schedule#
Consistency beats precision. Going to bed and waking within the same 30-minute window every day, weekends included, stabilises your circadian rhythm and shortens the time it takes to fall asleep, which makes the 15-minute latency assumption more accurate for you. Ten minutes of daylight soon after waking reinforces the same rhythm.
If falling asleep regularly takes you much longer than 15 minutes, shift your target bedtime earlier by the difference rather than accepting a shorter night. Caffeine has a half-life of roughly five hours, so an afternoon coffee is still partly active at bedtime, and alcohol suppresses REM sleep even when it speeds up how quickly you drop off.
Worked examples#
Working back from a 06:30 alarm
You have to be up at 06:30 and want to wake at the end of a cycle.
- Six cycles = 6 × 90 = 540 minutes = 9 hours; 06:30 − 9:00 = 21:30
- Subtract 15 minutes of sleep latency → bedtime 21:15
- Five cycles = 450 minutes = 7.5 hours; 06:30 − 7:30 = 23:00, minus 15 → 22:45
- Four cycles = 360 minutes = 6 hours; 06:30 − 6:00 = 00:30, minus 15 → 00:15
21:15 for 9 hours, 22:45 for 7.5, or 00:15 for 6. The middle option sits squarely inside the 7-to-9-hour adult recommendation.
Working forward from a fixed bedtime
You are always in bed by 23:00 and want to know when to set the alarm.
- Add 15 minutes of latency: asleep at roughly 23:15
- Four cycles (6 hours) → 05:15
- Five cycles (7.5 hours) → 06:45
- Six cycles (9 hours) → 08:15
06:45 if you have to be up early, 08:15 if you can. An alarm at 06:00 would land mid-cycle, which is where sleep inertia hits hardest.

These are ranges, not targets. Individuals sit at different points inside them, and consistently sleeping below the range is what accumulates measurable sleep debt.

- Treating 90 minutes as an exact figureAdult cycles run from roughly 70 to 120 minutes and lengthen as the night goes on, so a schedule built on exactly 90 will drift by the fifth or sixth cycle. Use the suggested times as a starting point and shift by 10 to 15 minutes based on how you actually wake.
- Ignoring how long you really take to fall asleepThe default assumes 15 minutes. If you routinely take 45, every bedtime here is half an hour too late for you and you will lose most of a cycle each night. Shift the whole schedule earlier rather than shortening the night.
- Making four cycles the routineSix hours works for the occasional early start, but sustained short sleep builds a debt that shows up in reaction time and mood long before it feels obvious. Choosing between cycles is a refinement; choosing enough sleep is the thing that matters.
- Catching up at the weekendSleeping until 11:00 on Saturday shifts your body clock later, then Monday's alarm arrives as though you had flown two time zones east. Keeping wake times within about an hour across the week — social jetlag, as researchers call it — is more effective than any amount of catch-up sleep.
